OVERVIEW
This 5-week limited equipment training plan is intended to be completed in the 5 weeks leading up a BJJ/Grappling competition, specifically for tournament-style events. This training should be supplementary to your mat training, which is the athlete’s primary focus during competition preparation. The training intensity is high to improve your mat specific conditioning, without detracting from grappling improvement.
This is Version 1 of the plan, designed in June 2024.
All sessions are focused 45-50 minutes to ensure you can complete the training and still make your BJJ sessions fresh and ready to train.
This training program has 3 objectives:
- Improve work capacity utilizing time domains generally seen at matches in a grappling tournament via sport-specific movements
- Improve recovery between matches
- Zone 2-3 Endurance efforts to enable better recovery from a training camp
**Important Note**: If you’re 200+ lbs, we want you to use an 80# sandbag for this training plan. Under 200? Use a 60# Sandbag. Female? Use a 40# Sandbag.
TRAINING FOCUS
This training plan focuses on Work Capacity, Endurance, Chassis Integrity, and Grip development. As mentioned above, this is a supplement to mat training and is developed to increase your conditioning while training.
Can I train BJJ and complete sessions from this plan on the same day?
Yes, just train smart. If you have particularly hard training rounds, switch to an endurance day if training on the same day. Showing up to competition healthy is most important, so take a rest day when required.
TRAINING PLAN STRUCTURE
- Session 1: Work Capacity, Chassis Integrity, Grip
- Session 2: Multi-Modal Mat Endurance
- Session 3: Work Capacity, Chassis Integrity, Grip
- Session 4: Optional Recovery Endurance Work

COMMON QUESTIONS
What if I miss a day?
Begin where you left off when you return to training.
What equipment do I need?
This training plan requires a 40/60# sandbag, medicine ball, and pull up bar.
What if I can’t handle the training volume at first?
Building stamina and resilience is a key training goal of this plan, and physical and mental stamina is also key. If you can’t handle the training volume at first, it’s better to cut training sessions short, rather than take unscheduled rest days.

Sandbag Getups – The prescribed rep count is total reps, so 50x Sandbag Getups at 60# sandbag = 50x total reps, 25x each shoulder.

5x Lunges = 5x Lunges each leg, or 10x lunges total
